Tuesday’s session is what the team will be doing if you can make it. It’s a good one and not as demanding as it seems as you keep the effort sensible, pace will be pretty steady and let the hills make it tough. Sunday too, whilst looks tough, it’s only that last 5k where you’re really working. It’s a great session as replicates what the 2nd half of Barry Richards will feel like, working hard at 10k pace on tired legs. Any problems let me know. But a really strong week here.

Find a location where you can pick different points on the hill. Lamp posts are great. So for example you would run to the first lamppost and back to the bottom of the hill. Then to the second lamppost and back. Keep making the reps longer until you hit 20 mins, and then start making the reps shorter again.
Focus on effort level rather than pace or heart rate as both will fluctuate depending if you are going up or down the hill
If you have an accurate heart rate, then use that as your main data to determine pace, if not RPE is the best option. Hills are always going to cause them to go too high, unless you are super fit. Finish off with some strides.
| Single Leg Calf Raises | 3×8 |
| Tricep Dips Dumbbells | 3 x 10 (6kg) |
| Single Leg Squats | 3 x 10 |
| Bicep Curls | 3 x 10 (12kg) |
| Forward Lunge and Rotation | 3 x 10 (6kg) |
| Shoulder Press | 3 x 10 (10kg) |
| Single Leg Glute Bridge | 3 x 10 |
| Bent Over Row | 3 x 10 (12kg) |
| Back Extensions | 3 x 8 |
| DeadLift | 3 x 10 (20kg) |
| Squat Jumps | 1 x 5,6,7 (12kg) |
| Plank | 3 x 60s |
| Press Up | 3 x 10 |
You’ve well educated in this area so more than happy if you want to mix it up.
Likely your heart rate will climb as you run up the hills, so don’t worry too much about drifting into Zone 3 for the hills, try and keep the rest in Zone 2.
A good long run progressive session that could also be combined nicely with parkrun. Dig deep in that last 5k 💪
