first bit of speed work for a while so just approach with a bit of caution and perhaps focus purely on RPE and not pace. As a group we are doing 1×8, 2×4, 4×2. So you could join us but leave out the last 2 reps, so you are only running 20 mins, entirely up to you. Of course if anything is hurting then let me know and I can replace efforts with something a bit slower. This is a slightly lighter week hence the lack of long run, but then we will kick on again after this. Keep smashing it Dan.

A good way to boost cardio whilst reducing the risk of injury. The elliptical can tone muscles and improve endurance whilst being gentle on your joints. You might find you have to work quite hard to get your heart rate in Zone 2.

A good chance to work on your 5k pace. If you can hit the quicker end of zone 6, then perfect. Don’t go too fast though, especially in the early reps.

No worries, tbh I’m staying away from the hills a little as reckon my last Horntye run (200 metres elevation) brought back my knee pain. So sometimes a nice flat run is good. A good home workout for the legs. No weights needed, but if you do have some that will add to the difficulty. Recoveries around 30-60s. If time is limited then combined two exercises together. So whilst recovering from squats for example you could be doing your calf raises. This could save you as much as 15 mins.

A great form of cross trainer for us runners. Keep that heart rate in Zone 2. You might feel like RPE is higher, as it’s a tough exercise, but a good opportunity to really improve your aerobic engine without the heavy impact of running.
